How to progress

  1. 1

Do the three sessions each week with a rest day between them.

  2. 2

Run at a pace where you can talk in short sentences. If you can't, slow down.

  3. 3

If a week felt really hard, repeat it. Getting to 5K in 10 weeks still counts.

  4. 4

In the last session of week 8, run the 5K at your own pace. After that, your next goal can be a faster time.

Tips

  • Comfortable shoes matter more than the brand. Try them on in the store before you buy.
  • Stick to flat routes for the first few weeks.
  • Shin pain is common at the start. If it shows up, take an extra rest day.
  • Turn on GPS to see the distance and pace of each session.

This plan is the same for everyone. Yours doesn't have to be.

In FIT4EAT, the AI builds your plan around your level, the equipment you have and the days you're free. Then it guides you through each workout with rest times, RPE and the history of the weights you've lifted.

FAQ

Questions? Short answers.

How long does it take to be able to run 5K?
With 3 sessions a week, 8-10 weeks for most people starting from zero.
Should I run every day when I'm starting out?
No. Your body needs rest days to adapt, especially your joints and tendons. Three days a week is the sweet spot.
How fast should a beginner run?
Slow enough that you can still talk. For a lot of people that's 7-8 minutes per kilometer (about 11-13 minutes per mile) at the start, and that's totally fine.
Can I do this plan on a treadmill?
Yes. Set a 1% incline to make up for the lack of wind and the belt pulling your stride along.
